Full-Body Home Workout Plan for Beginners (3-Day)

The 3-Day Full-Body Home Workout Plan is an easy-to-follow training plan for those who want to build strength and muscle at home with minimal equipment. The program is built around dumbbells, resistance bands, and bodyweight exercises, so it can be performed effectively without a gym. The 4-week plan helps improve strength, muscle tone, and movement quality through progressive overload.

1.) 1st Week of Workout Plan :

Monday – Full-Body Strength Workout A

Goal: Learning fundamental movements, mobilizing the entire body, strength development.

1. Goblet Squat with Dumbbell

Sets: 3
Reps: 10–12

How to perform correctly: Hold one dumbbell with both hands in front of your chest, and stand with your feet shoulder-width apart. Push your hips back, bend your knees, and lower yourself down in a controlled manner, keeping your back straight the entire time. Push yourself back to the starting position using the entire surface of your feet, mainly relying on your heels.

Common mistakes to avoid: Do not let your knees cave inward during the movement, as this can reduce the exercise's effectiveness and stress the joints. Avoid descending too quickly or standing up using momentum, as this diminishes some of the muscle work. Do not lift your heels too high, and do not round your back in the bottom position.
Alternative without equipment: Bodyweight Squat.

2. Push-Up

Sets: 3
Reps: 8–15

How to perform correctly: Place your hands slightly wider than shoulder-width apart, and keep your body in a straight line from head to heels. Lower yourself in a controlled manner until your chest is close to the floor, then push yourself back up through a full range of motion. Keep your core tight throughout, as if you were in a plank position.

Common mistakes to avoid: Do not let your hips sag, as this reduces core stability. Avoid a short range of motion where you only lower a few centimeters. Do not shrug your shoulders up to your ears, as this can place unnecessary strain on the neck and shoulder area.
Alternative: Knee Push-Ups or Incline Push-Ups from a table/bench.

3. One-Arm Dumbbell Row

Sets: 3
Reps: 10–12 per side

How to perform correctly: Support yourself with one hand on a stable surface, holding the dumbbell in the other hand. Pull your elbow back alongside your body while squeezing your shoulder blades together. Lower the weight back down slowly, and do not let your shoulder roll forward.

Common mistakes to avoid: Do not twist your torso just to move more weight. Avoid pulling with momentum, as this causes other muscles to take over the work from the back muscles. Do not pull your elbow too high, as this can create an uncomfortable shoulder position.
Alternative: Resistance Band Row.

4. Romanian Deadlift with Dumbbells

Sets: 3
Reps: 10–12

How to perform correctly: Hold two dumbbells in front of your thighs, then bend your knees slightly. Push your hips back, keeping the dumbbells close to your body, and feel the stretch in your hamstrings. At the end of the movement, squeeze your glutes and return to the standing position.

Common mistakes to avoid: Do not squat down during the exercise, as this turns it into a different movement pattern. Do not round your back on the way down, as the spine takes over the load instead of the proper hip movement. Do not release the tension in your core at the end of the movement.
Alternative: Resistance Band Hip Hinge.

5. Dumbbell Shoulder Press

Sets: 3
Reps: 8–12

How to perform correctly: Sit or stand in a stable position, holding the dumbbells at shoulder height. Press them upward in a controlled manner until your arms are almost fully extended. Lower the weights back down slowly, controlling the movement the entire time.

Common mistakes to avoid: Do not excessively arch your lower back when the weight becomes challenging. Avoid fast repetitions, as momentum reduces the work of the shoulder muscles. Do not let your elbows flare too far back in the starting position.
Alternative: Resistance Band Shoulder Press.

6. Ab Roller or Alternative Core Exercise

Sets: 3
Reps: 8–12

How to perform correctly: From a kneeling position, grab the ab roller, tighten your abs, and slowly roll forward. Only go as far forward as you can while controlling the position of your pelvis. Use your abdominal muscles to pull yourself back to the starting position.

Common mistakes to avoid: Do not let your lower back sag excessively, as this places most of the load on the spine. Do not use momentum to roll back. Do not go too far a distance if you do not yet have sufficient core strength.
Alternative: Plank 3×30–45 seconds or Dead Bug 3×10 per side.

Tuesday – Rest Day / Active Recovery

20–30 minutes of light walking
light mobilization exercises
stretching, if necessary
The goal on this day is not to exhaust yourself but to support recovery.

Wednesday – Full-Body Strength Workout B (Continuation)

2. Incline Push-Up (as an alternative to Decline Press)
Sets: 3
Reps: 10–15

How to perform correctly: Place your hands on a stable, elevated surface, such as a table, couch, or workout bench. Keep your body in a straight line, then lower your chest towards the surface at a controlled pace. Push yourself back up so that the chest and triceps do the majority of the work.

Common mistakes to avoid: Do not push your head forward during the movement, as this places unnecessary strain on the neck. Avoid letting your hips sag or rise too high, as this compromises core stability. Do not perform overly fast repetitions, as controlled execution is more important than speed.
Alternative: Knee Push-Ups or Standard Push-Ups.

3. Chest Row with Resistance Band

Sets: 3
Reps: 12–15

How to perform correctly: Anchor the resistance band to a stable point around chest height. Grab the two ends of the band, pull your elbows back, and concentrate on squeezing your shoulder blades together. The return phase should be slow and controlled; do not let the band snap you back.

Common mistakes to avoid: Do not shrug your shoulders towards your ears, as this causes the upper trapezius to take over. Avoid rocking your torso back and forth, as this adds momentum to the exercise. Do not let your back muscles completely relax during the return phase.
Alternative: One-Arm Dumbbell Row.

4. Glute Bridge

Sets: 3
Reps: 12–15

How to perform correctly: Lie on your back, bend your knees, and keep your feet stable on the ground. Squeeze your glutes and lift your hips until your torso and thighs are roughly in a straight line. Hold the position briefly at the top, then lower yourself back down in a controlled manner.

Common mistakes to avoid: Do not arch your lower back at the top, as this shifts the work to the lower back instead of the glutes. Do not push your hips too high if it causes you to lose control. Do not let your knees cave inward during the movement.
Alternative: Single-Leg Glute Bridge or Banded Glute Bridge.

5. Dumbbell Lateral Raise

Sets: 3
Reps: 12–15

How to perform correctly: Stand with your knees slightly bent, holding the dumbbells at your sides. Raise your arms out to the sides until they are roughly at shoulder height. Initiate the movement from your shoulders, and lower the weights back down slowly.

Common mistakes to avoid: Do not lift the weights using momentum, as this reduces the load on the shoulder muscles. Do not use too much weight, as this often leads to shrugging. Do not raise your arms much higher than shoulder height if it causes discomfort.
Alternative: Resistance Band Lateral Raise.

6. Dead Bug

Sets: 3
Reps: 10–12 per side

How to perform correctly: Lie on your back, lift your legs into a right-angle position, and extend your arms toward the ceiling. Slowly lower the opposite arm and leg while keeping your lower back close to the ground. Focus on the stabilizing work of your abdominal muscles during the movement.

Common mistakes to avoid: Do not let your lower back lift off the ground, as this reduces abdominal activation. Do not rush the repetitions. Do not try to use too large a range of motion if you lose core control while doing so.
Alternative: Plank or Kneeling Ab Roller.

Thursday – Rest Day / Mobility

Recommended:
20–30 minutes of light walking
hip mobility exercises
shoulder and back mobilization
light stretching
There is no targeted strength training on this day.

Friday – Full-Body Strength Workout C

1. Dumbbell Squat

Sets: 3
Reps: 12

How to perform correctly: Hold two dumbbells at your sides, standing in a stable stance. Push your hips back and down, keeping your chest open. Push yourself back to the standing position, and squeeze your glutes at the top.

Common mistakes to avoid: Do not let your knees move inward. Do not lose core tightness at the bottom. Do not use too much weight at the expense of proper technique.
Alternative: Bodyweight Squat.

2. Floor Press with Dumbbells

Sets: 3
Reps: 10–12

How to perform correctly: Lie on your back on the floor, holding the dumbbells at chest height. Press the weights up until your arms are almost fully extended. Lower them back down in a controlled manner until your upper arms lightly touch the floor.

Common mistakes to avoid: Do not drop the weights suddenly on the way down. Do not excessively lift your shoulders off the floor. Do not use too much weight if it compromises your range of motion.
Alternative: Push-Up.

3. Bent-Over Dumbbell Row

Sets: 3
Reps: 10–12

How to perform correctly: Lean your torso forward with slightly bent knees, keeping your back straight. Pull the dumbbells towards your hips and concentrate on squeezing your back muscles. Slowly lower the weights back to the starting position.

Common mistakes to avoid: Do not round your back during the movement. Do not jerk the weights using momentum. Do not pull the dumbbells too high towards your shoulders.
Alternative: Resistance Band Row.

4. Bulgarian Split Squat with Bodyweight

Sets: 3
Reps: 8–10 per side

How to perform correctly: Place your back foot on a stable elevated surface, such as a chair or couch. Lower your body so that your front leg does the work, then push yourself back up in a controlled manner. Keep your torso stable and pay attention to your balance.

Common mistakes to avoid: Do not let the front knee cave inward. Do not use too high an elevation if it impairs your balance. Do not rush the movement, as this reduces muscle tension.
Alternative: Reverse Lunges.

5. Dumbbell Bicep Curl

Sets: 3
Reps: 10–15

How to perform correctly: Keep your elbows at your sides, and lift the weight using only the movement of your forearms. Squeeze your biceps at the top, then slowly lower the weight. The full range of motion should be controlled.

Common mistakes to avoid: Do not swing your torso to lift the weight. Do not move your elbows forward with each repetition. Do not let the weight drop completely during the negative phase.
Alternative: Resistance Band Bicep Curl.

6. Plank

Sets: 3
Duration: 30–60 seconds

How to perform correctly: Support yourself on your forearms and toes, keeping your body in a straight line. Tighten your abs and glutes throughout the exercise. The goal is not to hold on as long as possible, but to maintain a stable position.

Common mistakes to avoid: Do not let your hips sag. Do not lift your hips too high. Do not hold your breath; try to breathe evenly.
Alternative: Dead Bug.

Saturday – Active Recovery

light walk
mobility
optional light stretching

Sunday – Full Rest Day

No training is needed. Recovery is just as much a part of development as the training itself.

    • Don’t use a surface that is too high if it worsens your balance.
    • Don’t perform the exercise too fast; stability is more important than speed.
  • Alternative: Stationary lunges.

5. Dumbbell Bicep Curl

  • Sets: 4
  • Reps: 10–15
  • How to perform correctly: Keep your elbows at your sides and move only your forearms during the exercise. Lift the dumbbells in a controlled manner toward your shoulders, then squeeze your biceps at the top. Lower the weights slowly under complete control.
  • Common mistakes to avoid:
    • Don’t swing your torso back and forth to move the weight.
    • Don’t push your elbows forward on each rep.
    • Don’t let the weight drop quickly during the negative phase.
  • Alternative: Resistance band bicep curl.

6. Plank

  • Sets: 4
  • Duration: 45–60 seconds
  • How to perform correctly: Position yourself on your forearms, then tighten your abs, glutes, and thighs. Keep your body in a straight line from your head to your heels. Breathe continuously while maintaining the stable position.
  • Common mistakes to avoid:
    • Don’t let your lower back sag, as this reduces core stability.
    • Don’t lift your hips too high, which makes the exercise easier.
    • Don’t hold your breath just to last longer.
  • Alternative: Dead bug or ab roller.

Saturday – Active Recovery

  • Recommended:
    • 30–45 minutes of light walking
    • Mobility routine
    • Light stretching
  • Goal: Move the muscles without adding new intense stress.

Sunday – Full Rest Day

  • No scheduled training.
  • By the end of the third week, the goal is to perform the same movements with better technique, more control, and a slightly higher training volume than in the first week.
4.) 4th Week of Workout Plan :

Monday – Full-Body Strength Workout A

1. Goblet Squat with Dumbbell

  • Sets: 4
  • Reps: 12–15
  • Tempo: Slow descent (3 seconds down)
  • How to perform correctly: Hold one dumbbell in front of your chest with both hands and stand with your feet in a stable, shoulder-width stance. Push your hips back and lower yourself in a controlled manner over three seconds, keeping your chest open. From the bottom, drive through the full force of your feet to stand back up, then squeeze your glutes at the top.
  • Common mistakes to avoid:
    • Don’t speed up the descent; the slow negative phase provides most of the extra load.
    • Don’t let your knees cave inward due to fatigue.
    • Don’t lose core tension even during the final reps.
  • Alternative: Bodyweight squat with a slow tempo.

2. Push-Up

  • Sets: 4
  • Reps: 12–15
  • How to perform correctly: Position yourself in a push-up stance with your hands slightly wider than shoulder-width apart. Tighten your abs and glutes, then lower your body in a controlled manner. Press yourself back up through a full range of motion while keeping your body in a straight line.
  • Common mistakes to avoid:
    • Don’t let your hips sag, as this shifts the stabilization work to your lower back.
    • Don’t shorten the movement because you’re fatigued.
    • Don’t let your shoulders roll forward, which can lead to poor shoulder positioning.
  • Alternative: Incline push-up or knee push-up.

3. One-Arm Dumbbell Row

  • Sets: 4
  • Reps: 12–15 per side
  • How to perform correctly: Support yourself on a stable surface and keep your back in a straight, controlled position. Pull the dumbbell toward your hip, moving your elbow backward. Squeeze your shoulder blades together at the top, then slowly lower the weight.
  • Common mistakes to avoid:
    • Don’t twist your torso for a greater range of motion.
    • Don’t jerk the weight, which takes the work away from your back muscles.
    • Don’t let your shoulder roll forward as you lower the weight.
  • Alternative: Resistance band row.

4. Romanian Deadlift with Dumbbells

  • Sets: 4
  • Reps: 12–15
  • How to perform correctly: Hold the dumbbells in front of your thighs with your knees slightly bent. Push your hips back and lower the weights, keeping them close to your body the entire time. When you feel tension in your hamstrings, engage your glutes and return to a standing position.
  • Common mistakes to avoid:
    • Don’t round your back due to fatigue.
    • Don’t squat too deep, as that changes the nature of the exercise.
    • Don’t use too heavy a weight, causing you to lose control.
  • Alternative: Resistance band hip hinge.

5. Dumbbell Shoulder Press

  • Sets: 4
  • Reps: 12
  • How to perform correctly: Hold the dumbbells at shoulder height, then press them upward with a stable torso. At the top, your arms should be almost fully extended, but avoid forcefully locking out your elbows. Slowly lower the weights back to the starting position.
  • Common mistakes to avoid:
    • Don’t excessively arch your lower back to make the weight easier to move.
    • Don’t use leg drive.
    • Don’t lose control during the lowering phase.
  • Alternative: Resistance band shoulder press.

6. Ab Roller / Core Strengthening

  • Sets: 4
  • Reps: 12–15
  • How to perform correctly: Start from a kneeling position, brace your abdominal wall, then slowly roll forward. Only go as far as you can while keeping your pelvis and lower back stable. Roll back in a controlled manner using your abs.
  • Common mistakes to avoid:
    • Don’t let your lower back excessively arch.
    • Don’t push your hips forward to make the movement easier.
    • Don’t increase the range of motion at the expense of technique.
  • Alternative: Plank (60 seconds) or dead bug.

Tuesday – Rest Day / Active Recovery

  • Recommended:
    • 30–45 minutes of light walking
    • Mobility exercises
    • Light stretching
  • Goal: Reduce fatigue and prepare for the next workout.

Wednesday – Full-Body Strength Workout B

4. Glute Bridge

  • Sets: 4
  • Reps: 15–20
  • How to perform correctly: Lie on your back, bend your knees, and place your feet firmly on the ground. Strongly squeeze your glutes and lift your hips until your shoulders, hips, and knees form a near straight line. Hold the contraction for 1–2 seconds at the top, then slowly lower your hips back down.
  • Common mistakes to avoid:
    • Don’t push your hips so high that your lower back takes over the work.
    • Don’t let your knees cave inward during the reps.
    • Avoid fast, uncontrolled movements, which reduce glute activation.
  • Alternative: Single-leg glute bridge or banded glute bridge.

5. Dumbbell Lateral Raise

  • Sets: 4
  • Reps: 15
  • How to perform correctly: Stand in a stable position with your knees slightly bent, holding the dumbbells at your sides. Raise your arms out to the sides to shoulder height, letting the lateral shoulder initiate the movement. Lower the weights slowly, and don’t completely relax the muscles even at the bottom.
  • Common mistakes to avoid:
    • Don’t use momentum to lift the dumbbells, as this brings your torso and trapezius into the movement.
    • Don’t choose too heavy a weight that causes you to lose control.
    • Don’t shrug your shoulders toward your ears on each rep.
  • Alternative: Resistance band lateral raise.

6. Dead Bug

  • Sets: 4
  • Reps: 15 per side
  • How to perform correctly: Lie on your back, raise your knees to a right-angle position, and extend your arms toward the ceiling. Slowly lower the opposite arm and leg while keeping your abs tight the entire time. Return to the starting position with control, then switch sides.
  • Common mistakes to avoid:
    • Don’t let your lower back lift off the floor.
    • Don’t speed up the movement during the final reps.
    • Don’t try to increase the range of motion if you lose core stability in the process.
  • Alternative: Plank or ab roller.

Thursday – Rest Day / Mobility

  • Recommended:
    • 30 minutes of light walking
    • Shoulder and hip mobility exercises
    • Light stretching
    • Deeper breathing exercises
  • This day is part of recovery. No extra intense activity is needed.

Friday – Full-Body Strength Workout C

1. Dumbbell Squat

  • Sets: 4
  • Reps: 15
  • How to perform correctly: Hold two dumbbells at your sides and stand in a stable stance. Push your hips back, then lower yourself in a controlled manner, letting your knees track in line with your toes. Drive through the floor to stand back up, and squeeze your glutes at the top.
  • Common mistakes to avoid:
    • Don’t let your knees cave inward due to fatigue.
    • Don’t lose core tension at the end of the reps.
    • Don’t increase the weight if it shortens your range of motion.
  • Alternative: Bodyweight squat with a slow tempo.

2. Dumbbell Floor Press

  • Sets: 4
  • Reps: 12–15
  • How to perform correctly: Lie on your back on the floor, holding the dumbbells beside your chest. Press the weights upward in a controlled manner while keeping your shoulders stable. Lower them slowly until your upper arms lightly touch the floor.
  • Common mistakes to avoid:
    • Don’t lift your shoulders off the floor to generate more force.
    • Don’t bounce the weights off your chest or the floor.
    • Don’t use too heavy a weight that compromises your form.
  • Alternative: Push-up.

3. Bent-Over Dumbbell Row

  • Sets: 4
  • Reps: 12–15
  • How to perform correctly: Lean your torso forward, keeping your back straight. Pull the dumbbells toward your hips and concentrate on squeezing your back muscles. The lowering phase should be slow and controlled; don’t let the weight pull your shoulders forward.
  • Common mistakes to avoid:
    • Don’t round your back as you fatigue.
    • Don’t use momentum to move the weight.
    • Don’t pull your elbows too high, as this changes the purpose of the exercise.
  • Alternative: Resistance band row.

4. Bulgarian Split Squat with Dumbbells

  • Sets: 4
  • Reps: 12 per side
  • How to perform correctly: Place your back foot on a stable surface, then lower yourself in a controlled manner. Your front leg should actively work, with your knee tracking in line with your toes. From the bottom, drive through the heel of your front foot to push yourself back up.
  • Common mistakes to avoid:
    • Don’t let your knee cave inward.
    • Don’t use too fast a tempo, as balance and control will suffer.
    • Don’t choose too heavy a weight if it makes the movement unstable.
  • Alternative: Stationary lunges.

5. Dumbbell Bicep Curl

  • Sets: 4
  • Reps: 12–15
  • How to perform correctly: Keep your elbows at your sides and use only the movement of your forearms to lift the weight. Squeeze your biceps briefly at the top. Lower the weight slowly, under complete control.
  • Common mistakes to avoid:
    • Don’t swing your body to move the weight.
    • Don’t push your elbows forward on each rep.
    • Don’t drop the weight quickly during the lowering phase.
  • Alternative: Resistance band bicep curl.

6. Plank

  • Sets: 4
  • Duration: 60 seconds
  • How to perform correctly: Position yourself on your forearms, then tighten your abs, glutes, and thighs. Keep your body in a straight line and concentrate on maintaining a stable position. Breathe evenly throughout the exercise.
  • Common mistakes to avoid:
    • Don’t let your lower back sag as you start to fatigue.
    • Don’t lift your hips too high to make the hold easier.
    • Don’t hold your breath during longer holds.
  • Alternative: Dead bug or ab roller.

Saturday – Active Recovery

  • Recommended:
    • 30–45 minutes of light walking
    • Mobility routine
    • Light stretching
  • Goal: Move the muscles and support recovery.

Sunday – Full Rest Day

  • No scheduled training.
  • By the end of the four-week cycle, the goal is to perform the fundamental movements with greater confidence, more control, and a better level of strength than at the beginning of the program.
